The short answer
There is no single litre target or electrolyte recipe that fits every walk. Your fluid and sodium needs change with route length, weather, pace, body size, clothing, access to safe water, food carried and individual sweat losses. Plan the whole trip first. An electrolyte product can be useful in some long, hot or high-sweat situations, but it does not replace water access, food, weather decisions or an emergency plan.

Start with the route and the forecast
Before leaving, check distance, ascent, expected duration, temperature, wind, sun exposure, shelter, refill points and whether water must be treated. The Mountain Safety Council’s water guidance[1] is the right starting point for water-source safety. A clear stream is not automatically safe to drink.
For a short, cool walk with reliable water and normal meals, plain water and ordinary food may be enough. For a long exposed route, hot day, hard pace, multiple days, or someone who loses a lot of salty sweat, the plan becomes more individual. A product label cannot tell you whether conditions will change, whether you are drinking too little or whether you are overdrinking.
Electrolytes are not just “hydration”
Sweat contains water and electrolytes, including sodium. Sodium losses vary substantially, so a one-size-fits-all tablet count is misleading. The Australia/New Zealand Nutrient Reference Values for water[2] emphasise that water needs vary with environment, activity, metabolism and diet. General adequate-intake figures are not an endurance or backcountry prescription.
Sports drinks can provide fluid, carbohydrate and some sodium. The AIS sports-drink guidance[3] explains that the role depends on the exercise and fuel context; extra magnesium or a long list of ingredients is not what makes a drink appropriate. An electrolyte tablet may provide sodium with little carbohydrate. Food may provide carbohydrate, salt and enjoyment. Compare the prepared drink, not just the tablet.
A practical trip checklist

Test food and drink on ordinary training walks first. Do not first trial a concentrated mix, unfamiliar flavour or caffeine-containing product on a remote day. Follow mixing instructions: making a powder too strong can make it harder to drink or worsen stomach symptoms.
Avoid both underdrinking and overdrinking
Thirst, conditions, urine changes before/after the trip, body-mass trends across repeated familiar sessions and how well you tolerate fluid can inform a plan. They are not perfect measurements. Drinking excessive volumes beyond losses can be dangerous, particularly during prolonged exercise; sodium is not a licence to drink without limit.
Heat illness and hyponatraemia can overlap in ways that are not safe to self-diagnose from a blog. Stop, cool down and seek urgent help for confusion, collapse, seizure, severe headache, worsening vomiting, unusual behaviour, inability to keep fluids down, or a deteriorating person on the track. In New Zealand, follow the emergency plan for the location and call 111 where appropriate.
People with kidney, heart or blood-pressure conditions, fluid restrictions, pregnancy, or medicines that affect fluid or electrolytes should obtain individual advice before using a high-sodium routine. A sports drink is not equivalent to oral rehydration solution used for clinical dehydration, and persistent diarrhoea or vomiting needs clinical advice.
Three planning examples
Short local walk: Carry enough safe water for the route, check the forecast, eat normal meals and take a snack if needed. An electrolyte product is optional rather than automatic.
Long hot day tramp: Build a water-source and treatment plan, bring familiar carbohydrate-containing food, consider a clearly quantified sodium/carbohydrate drink if your training experience and conditions support it, and set a turnaround time. Use shade, pacing and clothing as well as drinking.
Multi-day trip: Plan each day’s refill, treatment, food weight, weather contingency and emergency communication. A small packet of electrolyte product does not solve a poor water plan. Practice the actual mix and food before the trip.
Product selection without hype
If you choose a product, compare sodium per prepared litre, carbohydrate per prepared litre, mixing directions, caffeine, sweeteners, allergens, pack weight, cost and whether it matches the trip’s food plan. Avoid assuming an amino-acid or “recovery” product is an electrolyte product unless it discloses meaningful sodium in the prepared drink.

Learn from familiar outings, cautiously
For repeated training walks in comparable conditions, weigh yourself before and after if it is practical and appropriate, record fluid carried and consumed, duration, weather and how you felt. A change in body mass can suggest whether the plan is broadly keeping up with losses, but it is not a precise sodium test and changes with clothing, food and toilet stops. Use it as one signal, not a licence for aggressive replacement.
Notice practical signs: did you finish with water you did not need because the day was cool, run out because the route was hotter than forecast, tolerate food poorly, or avoid drinking because the mix was unpleasant? Adjust the next familiar outing gradually. Remote or severe conditions are not the place to use home measurements as a substitute for professional or safety advice.
Keep an emergency margin
Carry more than the best-case plan requires where terrain, weather or group pace make delays plausible. Share water-treatment knowledge and emergency contacts within the group. A person becoming confused, collapsing, vomiting repeatedly or behaving unusually needs an emergency response, not an argument about whether they need salt, sugar or more water. Heat and cold both change the safety problem; be prepared to turn around.
Hiking nutrition is part of the trip plan, not an accessory purchase. Safe water, suitable clothing, navigation, pacing, weather calls, food and communication are all more important than finding the perfect electrolyte flavour.
Food can be part of the electrolyte plan
On a route where you can eat normally, familiar food contributes both energy and minerals. Sandwiches, crackers, cheese where food safety allows, salted nuts and ordinary meals may be more useful than relying on a sweet drink alone. The right choice depends on diet, allergies, temperature, pack weight and whether food remains safe to carry. Do not add salt indiscriminately if you have been advised to limit sodium.
The most practical plan is often a combination: safe water, food you know you tolerate, an optional quantified drink for conditions where it makes sense, and a conservative turnaround decision. Test the complete combination before a major hike.
Avoid label shortcuts
“Hydration”, “recovery” and “endurance” on the front do not establish sodium amount, carbohydrate concentration or suitability for a hot day. Read the prepared-volume directions and calculate what you will carry and consume. A product that is convenient in a gym bottle can be impractical on a route without enough water to mix it correctly.
