The short answer

Caffeine can improve performance for some people in some exercise settings, but a pre-workout is not a reason to chase the largest possible dose. Count the milligrams from every source, start with the lowest exposure likely to be useful, and protect sleep. The right choice depends on body size, the task, timing, personal response, medicines and health context.

First, count milligrams

The label should state caffeine per prepared serving and clarify whether “one scoop”, half serve and full serve differ. Then add coffee, tea, cola, energy drinks, caffeine gum, gels, tablets and other workout products taken that day. Guarana and tea extracts can also contribute caffeine, so an ingredient list matters as much as the front label.

Do not confuse milligrams with milligrams per kilogram of body mass. A 200 mg serving has a different relative dose for a 50 kg and 100 kg adult. For illustration only, 200 mg is 4 mg/kg for a 50 kg person and 2 mg/kg for a 100 kg person. This arithmetic is not a recommendation to take a given amount.

The AIS caffeine guidance[2] reports that smaller doses, including roughly 2–3 mg/kg in studied sport settings, can improve performance and that individual reactions matter. It also notes concerns with pre-workout and fat-loss products where dose information is unclear or large. A research range is not a target, and a retail blend has not automatically been studied at its labelled serving.

What the evidence can and cannot say

Caffeine can reduce perceived effort and may support performance in a range of exercise tasks. Effects are not guaranteed, and the benefit depends on sport, timing, prior caffeine exposure, sleep, anxiety, heat, gastrointestinal tolerance and the way performance is measured. The ISSN position stand[1] reviews these variables and finds strong evidence for caffeine as an ergogenic aid in appropriate settings, while also describing adverse effects and individual variation.

It does not follow that every harder-feeling workout is more productive, or that a larger dose is better. The AIS specifically advises building individual experience and response rather than assuming a single protocol fits every athlete. A pre-workout can also contain several ingredients, so racing heart, nausea or tingling cannot automatically be assigned to caffeine.

Timing includes the next night

Many people take caffeine before a session because the perceived effect is acute. But the decision continues after training. Caffeine’s half-life varies substantially between people, and a late workout can turn a modest performance gain into poorer sleep, recovery and next-day training quality. If an evening serving keeps you alert in bed, the most useful adjustment may be earlier timing, less caffeine or a non-caffeinated option, not a stronger sleep supplement.

Try a new product on an ordinary training day, not a competition, hard sparring session or long driving day. Keep the rest of the caffeine routine stable. Record the serving, time, training task, symptoms and sleep. That is more informative than changing coffee, an energy drink and a pre-workout all at once.

Pure caffeine powder and highly concentrated caffeine products require special caution. FSANZ’s caffeine information[3] explains that caffeine content and product rules vary across foods and products. Do not use a kitchen spoon to measure a powder, and do not treat “natural caffeine” as inherently gentler or safer.

Who should ask before using it

Seek individual advice before using a stimulant product if you are pregnant or breastfeeding, buying for a young person, have heart rhythm or blood-pressure concerns, anxiety or panic symptoms, sleep problems, take regular medicines, or have been advised to limit caffeine. This is also sensible if caffeine causes chest pain, fainting, severe palpitations, marked agitation or repeated vomiting. Urgent symptoms need medical assessment, not a different flavour.

For a tested athlete, caffeine is not on the current WADA Prohibited List, but no supplement is automatically safe from contamination or mislabelling. Sport Integrity New Zealand[4] advises athletes that strict liability applies and that batch testing reduces, rather than removes, risk.

Common mistakes that make dose accounting fail

The first is counting only the pre-workout and ignoring the coffee on the drive to the gym. The second is treating a “half serve” as harmless without checking whether the same day includes a gel, energy drink or stimulant fat-loss product. The third is assuming tolerance makes sleep loss irrelevant. Feeling less jittery does not show that late caffeine has stopped affecting sleep.

Another mistake is using caffeine to cover a training problem it cannot solve. If the issue is low carbohydrate intake, dehydration, an unrealistic programme, illness or several nights of short sleep, more stimulant can add noise rather than a useful intervention. Write down the session goal and first choose the simplest change that could address it.

A conservative trial process

Choose a low-stakes session earlier in the day. Use the smallest clearly labelled serving you and your clinician or sports professional consider appropriate. Do not add another stimulant. Note total daily caffeine, start time, perceived effort, task outcome, gastrointestinal symptoms, mood and sleep. Repeat only if it was well tolerated and the result is useful.

If there is no measurable benefit, or sleep worsens, that is a valid reason not to continue. A supplement does not deserve a permanent place in a routine merely because it creates a noticeable sensation.

Make the decision fit the session

For a morning session after good sleep, a small, documented serving may be worth trialling if it fits your health context. For a late session, poor sleep week, first session back after illness, or day already containing coffee and energy drinks, a stimulant-free plan may be the better experiment. Food, fluids, training progression and sleep remain the foundation.

Read stimulant marketing critically

Words such as “explosive”, “laser focus”, “no crash” and “maximum energy” do not tell you the caffeine amount, the research context or the likelihood that you will sleep well afterwards. They also do not explain whether a feeling of intensity is useful for your particular task. Prefer a label with a disclosed amount and a clear serving over dramatic language.

If a product combines caffeine with several other ingredients, do not use its immediate sensation as evidence that each ingredient is working. A straightforward caffeine trial, where appropriate, is easier to assess than adding a multi-ingredient product on top of an already busy routine.

Caffeine and food

Coffee can be an ordinary dietary source of caffeine, but its amount varies by preparation. That variability is another reason to avoid precise claims based on “two coffees”. When total dose or sports use matters, use the product’s stated milligrams where available and accept uncertainty where it is not. A pre-workout does not replace enough carbohydrate, fluid or a meal before a long or hard session.
